Rest 30 seconds

30 second plank hold

30 second rest

Metcon (8 Rounds for reps)

Every 3 minutes for 24 minutes:

45 second ME assault bike

45 second ME BURPEES

90 second rest

Metcon (Weight)

400m sled pull (10-15 pounds lighter than the last time you pulled)
